How to start running: a gradual 8-week plan

To run 30 minutes without stopping, there is no secret: go gently and be consistent. Here is a plan that alternates running and walking.

The three beginner rules

  • Three sessions a week, with a rest day between sessions.
  • A conversational pace. If you cannot talk, slow down or walk.
  • Gentle progression: change only one thing at a time (duration or frequency, never both).

The 8-week plan

Each session starts with 5 minutes of brisk walking and ends with 5 minutes of walking. Do three identical sessions a week.

If a week feels too hard, repeat it: a ten-week plan beats ten weeks sidelined by an injury.

After the 8 weeks

You can run 30 minutes without stopping. The logical next step: aim for a 5K or a 10K with a structured plan. Choose the “Beginner” level of the 10K plan: it starts with three weeks of easy running only, before any quality session, and the long run stays the longest of your runs.

Beginner mistakes

  • Running too fast at the start, then running out of breath after a few minutes.
  • Increasing volume too quickly: it is the main cause of injury.
  • Ignoring pain that persists. If in doubt, stop and see a professional.
  • Neglecting shoes: a pair that suits your feet beats a trendy pair.
